You do not need a complicated formula, a branded powder or a sweat test to drink sensibly. You do need to understand what your body is doing, what the warning signs look like, and where the real risks sit.

Training and hot weather mean you will need more than that baseline.

A few practical habits do most of the work:

Carry a bottle to school, college or work, not just to training. Drink with meals, which is an easy anchor point. Have a drink available in the hour before training and take it with you. Notice your urine. Pale straw is a reasonable everyday target. Dark yellow suggests you should drink more. Consistently completely clear suggests you may be drinking more than you need.

That last point matters. There is no medal for over drinking.

Both extremes carry risk

Dehydration is the risk most players hear about. In hot conditions it also contributes to heat exhaustion and heatstroke, which are medical emergencies. Warning signs include feeling very unwell, confusion, dizziness, a very high temperature, or someone who stops sweating in the heat. That situation needs urgent help, not another drink and a rest on the bench.

The less discussed risk is the opposite. Taking on far more fluid than you lose can dilute the sodium in your blood, a condition called hyponatraemia, which can cause nausea, headache, confusion and, in rare cases, serious harm. It has been documented in endurance sport, usually in people following an aggressive drink as much as possible strategy. The lesson is simple: drink to a sensible, comfortable pattern rather than forcing volume.

How conditions change things

Hot and humid weather increases sweat losses substantially, and humidity is the bigger problem because sweat evaporates less efficiently. On those days, plan more drinking opportunities, use shade during breaks, and take heat symptoms seriously.

Cold weather is deceptive. You still sweat under layers, thirst is blunted, and players often drink much less than they should at winter tournaments.

Illness matters. Fever, vomiting and diarrhoea all increase fluid losses and are also a reason not to train. Travel matters too, particularly long coach journeys and flights, where people simply forget to drink.

Age matters as well. Younger players may be less reliable at recognising thirst and asking for a break, so adults around them should build in regular drinking opportunities rather than waiting to be asked.

For most training and most junior matches, water is fine, and food covers the rest. Sports drinks exist mainly to provide carbohydrate and sodium during prolonged, demanding exercise, and they can be useful in specific situations such as a long, hot tournament day. They are not a daily requirement, they are not a health product, and they carry a sugar and dental cost when used casually.

Energy drinks are a separate category. High caffeine energy drinks are not appropriate for children and young people, and UK retailers and government guidance have moved towards restricting their sale to under sixteens for good reason.
